What makes this different
Most jet lag apps use a single heuristic (often "shift your sleep by 1 hour per day"). This tool uses two independent protocols and lets you blend them, because the right answer depends on whether you can actually control your light exposure. It also pre-warns you about days where the plan requires something that is impossible (e.g. "get bright light at 02:00 your time" when you are a parent).
How to use it
- Pick your home city and your destination city.
- Pick your departure date and your target sleep/wake windows at destination.
- Pick a protocol: "Light + shade" (most evidence), "Caffeine-timed" (easier to follow mid-trip), or both.
- Read the schedule day by day. The icons indicate light, shade, coffee, and target sleep.
Jet lag is a misalignment between your body clock and the new local day. The two protocols most consistently validated in published research are light exposure timing (bright light in the morning shifts you earlier; in the evening, later) and caffeine timing (a strategic coffee about 2-3 hours before your target wake time helps phase-advance). This tool generates a 7-day, hour-by-hour plan that uses both.
Frequently asked questions
Why is there no single right protocol?
Because the two main inputs (timed light exposure and timed caffeine) work on slightly different mechanisms. Light directly resets the suprachiasmatic nucleus; caffeine antagonises adenosine receptors to mask sleepiness without shifting the clock. Combining them is more effective than either alone.
Does eastbound really take longer than westbound?
For most adults, yes. Eastbound travel requires phase advance (sleep earlier) which the body clock resists. Westbound phase delay is usually easier.
What about a one-day trip?
For trips under 48 hours, try to stay on home time and schedule meetings during your home waking hours. The 7-day plan is for trips of 3+ days.
